Running in Indian heat
The thermometer is not the problem — the humidity is. Why the same pace costs so much more in Mumbai in January than the temperature suggests, and what to do about it.

What heat costs you, approximately
A planning approximation, and it is important to read it as one. The underlying finding is solid — marathon performance declines steadily as heat stress rises, shown across large race datasets — but the per-degree figures below are a rule of thumb for setting expectations, not a measured constant for your body.

Why humidity is the real variable
Running generates heat — a great deal of it, and the body's only substantial way of getting rid of it during exercise is evaporating sweat off the skin. The key word is evaporating. Sweat that drips off you has cost you fluid and delivered no cooling at all.
In air that is already close to saturated, evaporation is slow. So a Mumbai morning at 26°C and 85% humidity imposes more heat stress than a Jodhpur morning at 33°C and 25% humidity, even though the thermometer says the opposite. This is the single most misunderstood thing about running in coastal and monsoon India, and it is why runners visiting for a January race in Mumbai or Chennai — reading "24°C" and thinking "mild" — go out at their goal pace and fall apart at 30 km.
Acclimatisation actually works
Heat adaptation is one of the fastest and most reliable adaptations in endurance sport. Over roughly one to two weeks of regular exposure, plasma volume increases, you begin sweating earlier and more freely, and the sweat itself becomes more dilute so you lose less sodium. Meaningful changes appear within about five days.
Two practical consequences. If you live in the heat, you are already adapted, and your May paces being slower than your December paces is physics rather than lost fitness. If you are travelling to a hot race — from a hill station, from abroad, from Bengaluru to Chennai — arriving several days early does more for your result than any session you could do at home. The adaptation is also lost quickly, within a couple of weeks, so it cannot be banked in advance.
Timing the Indian year
- March to June, the plains. Before 06:00 or not at all. By 07:30 in Nagpur, Ahmedabad, Delhi or Jaipur, an outdoor session is a health decision rather than a training one. Volume and easy running through these months; save quality sessions for the cooler hour or a treadmill.
- June to September, the monsoon. Cooler air, near-total humidity. Excellent for base building, poor for pace judgement. This is the block in which Indian runners build for the autumn racing season.
- October to February. The racing season, for the obvious reason. In the south and west it is the best running weather of the year. In the north it collides with the air-quality season — see running and air quality — and the timing advice inverts: run later in the morning, not earlier.
Practical heat management
- Pre-cool and pour. Water over your head, neck and forearms at aid stations does more for core temperature than the same water drunk, and both are worth doing.
- Know your sweat rate. The variation between individuals is enormous. Measure it once — the fuelling and hydration page has the calculator — and plan from your own number rather than a population average.
- Sodium, not just water. Long, sweaty sessions in Indian conditions lose substantial salt. Replacing only water is how runners end up nauseated and, in rare cases, dangerously diluted.
- Wear less, and light colours. Obvious, routinely ignored, and free.
- Stop when the signs appear. Chills, goosebumps, confusion or ceasing to sweat in the heat are not toughness tests. Stop, get to shade, get cool, get help.

Questions
How much slower should I run in the heat?
As a planning approximation, a few per cent slower for every step up the temperature and humidity scale — small between 15 and 20°C, and 5 to 10 per cent or more once you are above 25°C with high humidity. The more reliable approach is to abandon pace entirely on hot days and run to effort or heart rate; the pace that results is the correct one.
Why does humidity matter more than temperature?
Because sweat only cools you when it evaporates. In humid air it cannot evaporate efficiently, so it runs off you — you pay the full fluid cost of sweating and get very little of the cooling. This is why 28°C at 85% humidity in Mumbai is far harder than 33°C in dry Rajasthan air.
How long does it take to acclimatise to heat?
Most of the adaptation — increased plasma volume, earlier and more dilute sweating — happens over roughly one to two weeks of regular exposure, with the first meaningful changes within about five days. It is lost within a couple of weeks of stopping. If you are travelling to a hot race, arriving several days early does more than anything you can do at home.
What are the warning signs of heat illness?
Stopping sweating despite the heat, confusion or disorientation, unusual clumsiness, goosebumps or chills while running hot, nausea, and a headache that arrives suddenly. Any of these means stop immediately, get into shade, and get cool — they are not symptoms to push through, and heat stroke is a medical emergency.
Is it better to run at 5 am or in the evening in India?
In summer, early morning — the ground has had all night to shed heat and air temperature is at its lowest just before dawn, whereas evening running follows a day of solar loading. In northern winter the calculation flips, because air quality rather than heat becomes the binding constraint and dawn is the worst of it.
