Running and air quality
For a large part of the Indian running year, air quality is a more important training variable than your training plan. This is what each CPCB band actually means when you are the one breathing hard in it.
AQI 200is roughly where an outdoor hard session stops being worth it, and AQI 300 is where outdoor training stops entirely. Below 100, run whatever you had planned.
The single most useful habit: check a live reading before you leave, not the day's forecast. In winter the number can move by 150 points between 06:00 and 11:00.
The six CPCB bands, and what to do with a running session
The band names, ranges and health statements are India's National Air Quality Index, published by the Central Pollution Control Board. The running guidance in the second column is this site's own reading of them, applied to exercise.

India's AQI is calculated across eight pollutants; in most Indian cities in winter the band is driven by PM2.5 or PM10. The index reports the worst single pollutant, not an average.
Why runners need a stricter threshold than everyone else
Two reasons, and they compound. The first is volume: at rest you move a handful of litres of air a minute, and running hard multiplies that many times over. An hour of training is an hour of pulling a great deal more air — and everything in it — deep into your lungs. The second is route: hard breathing shifts from nasal to mouth breathing, which bypasses the filtration the nose provides, and particles reach further into the airway.
So the advice given to the general public for a given AQI band is, for a runner in the middle of a threshold session, systematically too lenient. That is the reasoning behind the thresholds in the table above: drop intensity at 200, stop going outdoors at 300.
The dawn problem
Indian running culture runs early, for excellent reasons — heat, traffic and work. In winter in the north, that habit collides with atmospheric physics. On cold, still nights the air at ground level cools and gets trapped under a warmer layer, so vehicle exhaust, construction dust, industrial emissions and any regional smoke accumulate rather than disperse. The result is that the worst air of the day frequently occurs between about 05:00 and 09:00 — precisely the window Indian runners use.
The inversion usually breaks a few hours after sunrise, as the ground warms and mixes the layers. This produces genuinely counter-intuitive advice for Delhi, Gurugram, Noida, Lucknow, Kanpur and Patna from November to January: in winter, run later. Around 10:00 or 11:00 the temperature is still comfortable and the air is often dramatically better than it was at dawn. In summer, the advice reverses completely — the air is better but the heat is the risk, so go before six.
What to do on a bad-air day
- Move the session indoors. A treadmill session is not a lesser workout — the treadmill converter turns your plan's paces into belt speeds directly.
- Swap it, do not skip it. Cycling on a trainer, rowing or a strength session all preserve the week. A training plan survives a moved session; it does not survive a chest infection.
- Change the location, not just the time. The difference between an arterial road and a large park a kilometre away is real. Traffic exhaust is heavily localised — Cubbon Park at 07:00 is a different proposition from Hosur Road at 07:00.
- Do not race in it. A hard race in severe air is the highest-exposure hour you will have all season, and no personal best is worth it. Some Indian races have taken place in genuinely poor air, and choosing not to run one is a legitimate decision.
Where this matters most
Not everywhere. Coastal cities — Mumbai's seafront, Chennai, Kochi, Visakhapatnam, Panaji, Puducherry, Thiruvananthapuram — generally have sea breeze doing the dispersal work, and the southern and hill cities are better again. Is it safe to run when the AQI is 200?
An easy run is defensible; a hard session is not. At AQI 200 — the top of the CPCB 'Moderate' band and the bottom of 'Poor' — the official guidance already notes breathing discomfort on prolonged exposure, and running for an hour is prolonged exposure at several times your resting ventilation rate. Keep it short and easy, or move it indoors.
What AQI is too high to run?
Above 300 — CPCB's 'Very Poor' band — there is no case for training outdoors. Between 200 and 300, drop the intensity and the duration. Below 100, run normally. These are this site's own thresholds applied to the official CPCB bands, not a government recommendation for athletes.
Do masks help while running?
A properly fitted N95 does filter particulates, but running in one meaningfully increases breathing resistance and heat, and most people cannot sustain a hard effort in one. It is a reasonable tool for a commute; it is a poor substitute for moving the session. Cloth and surgical masks do essentially nothing for PM2.5.
Why is the air worse in the early morning?
A temperature inversion. On cold, still winter nights the air near the ground cools and is trapped under a warmer layer above it, so everything emitted overnight accumulates instead of dispersing. The inversion typically breaks a few hours after sunrise as the ground warms, which is why a Delhi run at 10:00 often sits in a much better band than the same run at 06:30.
How much more polluted air does a runner breathe?
Ventilation rises steeply with effort — a runner moves many times the volume of air per minute that a seated person does, and more of it through the mouth rather than the nose, which bypasses some natural filtration. That is the whole reason running deserves stricter air thresholds than daily life does.
